THE EVOLVE FIT METHOD
A framework.
Not a template.
Five pillars. A diagnostic. Three phases. Two tracks. Built from exercise science and applied across 12 weeks — starting before session one.
THE FIVE PILLARS
Every session.
All five.
No exceptions.
No session in EVOLVE FIT is purely strength. No session is purely conditioning. Nutrition guidance is embedded in the programme — not a separate document. The five pillars are integrated by design, not added as features.
01
Structural
Strength
Every session has a primary compound lift — squat, hinge, push, or pull — with prescribed load, tempo, and RPE. Load increases minimum 2.5kg per week on lower body and 1.25kg on upper. Nothing improves by accident. The progression is structured from week 1 through week 12, with a mandatory deload at week 7 and a performance peak at weeks 11–12.
Loading model: 4×10 @ RPE 7 (Phase 1) → 5×5 @ RPE 9 (Phase 2) → 3×3 @ RPE 9–10 (Phase 3). Every weight logged. Every set recorded.
02
Engine
Capacity
Conditioning is programmed before the session is written — not filled in afterwards. Four engine types: Open (2–3km run, integrated at session start), Ladder (1→5 conditioning ladder), Interval (400–800m repeats at RPE 8–9), Finisher (single max-effort on row, ski erg or assault bike). Prescribed by distance and effort — never by timer circuits.
Engine progressions from 800m × 3 at Zone 3 (week 4) to 5km time trial or 1.5km × 3 (week 9). All logged and compared to week 0 baselines.
03
Athletic
Movement
Unilateral movements are non-negotiable every session — offset deadlifts, single-leg snatches, Bulgarian split squats. Loaded carries appear every week. Power expressions (box jumps, DB snatches, cleans) are integrated through Phase 2. Day 5 every week is the Athletic Flow session — mixed modality, unilateral-heavy, timed from week 1 through week 12.
Day 5 Athletic Flow session is logged in week 1 and retested at week 12. Total time is the benchmark. Clients are consistently surprised by the gap.
04
Metabolic
Intelligence
Nutrition is built alongside training — not handed over separately as a PDF. Track A sets protein first (1.8–2.0g/kg), introduces calorie awareness at week 4, and applies a refeed protocol at week 6 for clients who have been in deficit for 3+ weeks. Track B (GLP-1) uses higher protein targets (2.0–2.4g/kg), no deficit over −200 kcal, structured meal timing, and a supplement stack embedded from day one.
Both tracks are recalibrated monthly from check-in data. Rate of weight loss, energy scores, and performance markers all inform the nutrition adjustment decision.
05
Behavioural
Systems
An 8-field weekly check-in fires every Sunday evening. Aida reviews every submission every Monday and responds with coaching notes and any programme adjustments within 24 hours. The Habit Scorecard tracks protein, sleep, sessions, alcohol-free days, and movement — scored out of 30 per week. A score below 18 triggers a direct conversation, not just a message response. Milestone reviews at weeks 3, 6, 9, 10, and 12.
Clients who engage consistently with the check-in system have measurably better outcomes than those who don't. This is not anecdote — it is visible in the data.
PROGRAMME ARCHITECTURE
12 weeks. Four phases.
One direction throughout: from evidence, to foundation, to load, to performance.
